docs: NiA→Forma migration config-time benchmark - #250

Add scripts/bench-nia-migration.sh and a locked same-host pair (upstream NiA vs forma-spike): cold configuring projects 12.51s→5.14s (-59%), warm -55%, CC hit parity. Fill case study §3.5; plugins unit tests + jacoco happy-path verified green on host.
